The page is designed around a small set of metrics that are useful for natural lifters. Weight shows the broad direction of a gaining, maintenance, or fat-loss phase. Body-fat percentage helps place that weight in context. FFMI offers a height-adjusted way to track muscular development when body-fat estimates are reasonably consistent. TDEE gives you a working estimate of daily energy expenditure, while the protein field records the intake target you were using at the time.
The tracker does not automatically decide whether a change is โgoodโ or โbad.โ That interpretation depends on your goal. A five-pound body-weight increase can be productive during a controlled gaining phase, neutral during a return from a dehydrated state, or undesirable if it happened quickly while waist measurements and body fat also rose. In the same way, maintaining strength while body weight falls may be a strong outcome during a cut even if absolute gym performance does not increase every week.
Use the saved values as a timeline, not a scorecard. The purpose is to create enough historical context to answer practical questions: Is body weight moving at the rate I intended? Is FFMI generally rising across long training blocks? Did my estimated TDEE change after body weight or activity changed? Was my protein target consistent during the weeks when training performance improved? Those questions are much easier to answer when previous values are recorded instead of remembered.
The current page saves entries to your browser using local storage. In the page code, saved entries are stored under the browser key fitnessResults. That means your saved list remains available when you revisit the page in the same browser profile unless that local site data is cleared. It also means the results are not automatically synchronized between your phone, laptop, a different browser, or a private/incognito session.
This device-local approach is intentionally simple. You can use the tracker without creating an online account, and the page does not need a remote database to display your entries. The practical tradeoff is that browser data can be removed by clearing site storage, resetting a browser profile, using cleanup software, or changing devices. For any results you care about keeping long term, use the built-in Export Data button periodically. The page creates a CSV file containing the date, type, weight, height, FFMI, body fat, TDEE, protein, and notes for each stored result.
Practical backup rule: export your data after an important monthly or phase-end check-in. A CSV backup gives you a portable copy that can be opened in spreadsheet software even if your browser storage is later cleared.
Different metrics move at different speeds, so saving everything every day usually creates more noise than insight. Body weight can be measured frequently because daily readings are easy and the weekly average is useful. Body-fat estimates, circumference measurements, and FFMI are better treated as slower-moving metrics because small short-term changes can reflect measurement error, hydration, glycogen, food volume, or normal day-to-day variation.
A practical approach is to save a more complete result every two to four weeks, with an additional check-in at the beginning and end of a dedicated bulk, cut, recomp, or maintenance phase. Strength milestones can be saved whenever a meaningful benchmark changes, such as a new estimated one-rep max, a rep PR with standardized technique, or a clearly improved training block. Scale weight is valuable because it is easy to measure, but it is also sensitive to water, sodium, carbohydrate intake, digestion, and training-related inflammation. One high reading does not prove fat gain, and one low reading does not prove fat loss. The strongest interpretation comes from repeated measurements taken under similar conditions, ideally at a consistent time of day.
If you are bulking, compare weight change with strength, waist size, visual appearance, and body-fat estimates. If you are cutting, look for a sustainable downward trend while preserving as much training performance and lean mass as possible. FFMI is most useful when the underlying measurements are consistent. Because FFMI depends on body weight, body-fat percentage, and height, a noisy body-fat estimate can create a noisy FFMI result. That is why you should avoid treating a tiny change in FFMI as proof of muscle gain or muscle loss. Instead, compare results across longer periods and use the same body-fat measurement approach whenever possible.

Body-fat estimates are not perfectly precise, and different methods may produce different values for the same person. For trend tracking, consistency is often more important than chasing a supposedly exact number. If one check-in comes from a visual estimate, the next from skinfold calipers, and the next from a smart scale, changes between them may reflect the method rather than your body.
Use the Body Fat Calculator consistently and note any major change in measurement technique. When possible, measure under similar conditions. If the body-fat number conflicts with obvious changes in waist circumference, photos, clothing fit, and body weight, consider the full set of evidence before making a large diet adjustment.
Your TDEE estimate is not a permanent personal constant. Energy expenditure can shift with body weight, daily steps, job activity, training volume, and other routine changes. Saving an old TDEE value alongside a later estimate can help explain why the same calorie intake produced different weight trends at different times. Protein targets can also be updated when body weight and goals change. A saved strength result is only meaningful when the comparison is reasonably standardized. A deeper squat, a paused bench press, or a strict row can be harder than a looser version performed with more weight. Record notes about technique, repetitions, or exercise variation when those details matter. If the same lift improves while form remains equal or better, that is a stronger indication of real progress than simply moving a heavier number by changing the movement.
For long-term muscle growth, strength is one useful signal rather than the only outcome. Imagine you begin a 12-week muscle-building block. On day one, you record body weight, body-fat estimate, FFMI, TDEE estimate, protein target, and a note naming the program. You also calculate a few baseline strength markers. Four weeks later, you repeat the same measurements. Instead of reacting to any single number, you compare the overall pattern. Weight is slightly higher, FFMI is roughly stable-to-up, waist size has moved only a little, and gym performance is improving.
At week eight, you save another check-in. If weight has stopped moving for several weeks and training recovery is good, your saved TDEE and weight trend may support a small calorie adjustment. At week twelve, you save the final result and export the CSV. You now have a compact record of the whole block. That record makes the next programming decision easier because you can see what actually happened rather than relying on memory.
The same workflow works for a cut. The success criteria simply change: body weight and fat mass should trend down while lean-mass indicators, FFMI, and strength are preserved as well as practical. A phase-end result is especially useful because it becomes the baseline for maintenance or the next gaining block.
If every check-in is taken at a different time of day, after a different meal pattern, with a different body-fat method, the data becomes difficult to compare. Standardize what you can. You do not need laboratory conditions; you need a routine that is repeatable enough to make the trend interpretable.
More data is not always more useful. Focus on a small set of numbers connected to your goal. For most lifters, weight, a body-composition estimate, a few performance markers, and one or two nutrition targets are enough. Add more only when you know how the extra metric will change a decision.
A single week can be distorted by water retention, reduced training performance, poor sleep, travel, illness, or normal measurement error. Look for a pattern before changing calories or training volume. For example, suppose body weight rises slowly, your waist changes very little, several lifts improve, and FFMI trends upward across two or three monthly check-ins. That pattern is more encouraging for a gaining phase than a weight increase by itself. On the other hand, if body weight climbs rapidly while waist size and body-fat estimates rise but performance is flat, the data may justify reviewing calorie intake. The tracker does not make that decision for you, but it makes the pattern visible.
During a cut, a useful combination might be a gradual decline in body weight and body-fat estimate while important strength markers remain relatively stable. A small decline in estimated FFMI during a short period may be measurement noise, especially when body-fat calculations change. Repeated declines across several standardized check-ins deserve more attention. This is why trend quality improves as the number of consistent check-ins grows.
The notes field is one of the most useful parts of the tracker because raw numbers do not explain training interruptions, travel, illness, a new program, a change in calorie intake, or a different measurement method. A concise note can prevent future confusion. If a weigh-in occurred after a high-sodium meal, if body fat came from a different method, or if strength was tested after a deload, note it.
Good notes are brief and decision-oriented. โWeek 6 cut, calories reduced by 150,โ โnew body-fat method,โ โreturn after 10 days off,โ or โfirst week of new upper/lower programโ can be enough. Avoid writing an entire diary unless you know you will use it. The purpose is to preserve the few details that change how a future result should be interpreted.
One of the most useful ways to use saved results is to compare the start and end of a defined phase. A training phase creates a clear question. A bulk asks whether useful mass and performance increased at an acceptable rate of fat gain. A cut asks whether fat loss occurred while lean mass and performance were preserved as well as possible. A maintenance block asks whether body weight stabilized and recovery or performance improved.
Save a baseline at the beginning, one or two mid-phase check-ins, and a final result. That creates a simple before-and-after record without requiring daily manual entry. The same principle applies to highly precise body-composition goals. Consumer measurements and browser calculators are useful for planning and trend awareness, but they have error. Treat them as estimates. Decisions that require clinical precision should not depend on a single online calculation.
Consistency also applies to labels. If you use the โnotesโ field to name training phases, choose a simple format and repeat it. Examples such as โCut W4,โ โBulk W8,โ or โMaintenance Month 2โ make exported CSV files easier to scan later. When several years of data accumulate, standardized notes can be more useful than long descriptions because they let you quickly group entries by phase.
Before saving a result, check that the measurement units and context are correct. Height usually does not need to be re-entered differently from one check-in to another, and body-weight entries should use the same unit. Small organizational habits reduce accidental noise and make the tracker more valuable over time. The goal is not perfect record keeping; it is a clean enough history that future comparisons are obvious.
